How to do the routine.

How to do Lunge

Step 1 · 120 seconds

Lunge

  1. Kneel and step one foot forward, with your knee above your ankle.
  2. Lift your torso and reach your arms overhead.
  3. Gently shift your hips forward, then release and change sides.
Helpful cue

Use a cushion under your back knee and keep your chest lifted.

Make it gentler

For less intensity, keep your hands on your hips and make the forward shift smaller. Cushion the kneeling knee.

How to do Squat stretch

Step 2 · 60 seconds

Squat stretch

  1. Stand with your feet slightly wider than your hips and toes turned out.
  2. Lower into a comfortable squat.
  3. Bring your palms together and rest your elbows inside your knees.
Helpful cue

Keep your chest lifted and choose a depth where your heels stay supported.

Make it gentler

For less intensity, hold a stable support and stay in a higher squat.

How to do Side lunge

Step 3 · 90 seconds

Side lunge

  1. Stand with your feet wide apart.
  2. Shift your hips to one side, bending that knee and keeping the other leg long.
  3. Hold comfortably, then return and switch sides.
Helpful cue

Keep your bent knee aligned with your foot and use your hands for balance.

For less intensity, use a smaller stance and keep your hands on sturdy blocks for support.

How to do Kneeling quad

Step 4 · 60 seconds

Kneeling quad

  1. From hands and knees, step one foot forward outside your hand.
  2. Keep the back knee on the mat and lift your chest.
  3. Bend the back knee and gently hold that foot.
  4. Release slowly and repeat on the other side.
Helpful cue

Use a cushion under your back knee and keep your front foot grounded.

Make it gentler

For less intensity, keep your hands on your hips and make the forward shift smaller. Cushion the kneeling knee.

How to do Lizard pose

Step 5 · 120 seconds

Lizard pose

  1. Start on hands and knees.
  2. Step one foot outside the same-side hand, keeping your back knee down.
  3. Gently let your hips move forward.
  4. Return slowly and repeat on the other side.

Stay on your hands; lower to forearms only if comfortable.

Step 6 · 120 seconds

Reverse lunge

  1. From kneeling, extend one leg forward with your heel on the floor.
  2. Point that foot upward and place your hands beside your leg.
  3. Hinge forward gently, then return and switch sides.

Keep your back long and soften your front knee if needed.

For less intensity, bend the stretching knee and rest your hands on a stable support.

How to do Hamstring Pulls

Step 7 · 90 seconds

Hamstring Pulls

  1. Sit with your legs extended and loop a strap around one foot.
  2. Lie back while holding the strap and lift that leg upward.
  3. Gently draw the leg toward you, then repeat on the other side.
Helpful cue

Keep your head down and soften your raised knee as needed.

Make it gentler

For less intensity, bend the raised knee slightly and support the back of your thigh.

How to do Front split

Step 8 · 60 seconds

Front split

  1. Begin in a low lunge with your hands supported beside you.
  2. Gradually slide the front heel forward and the back leg behind you.
  3. Lower only as far as you can control, keeping your hips facing forward.
  4. Use your hands to come out slowly and change sides.
Helpful cue

Use supports under your hands and do not aim for the floor.

Make it gentler

For less intensity, stay in a short split stance with hands on sturdy blocks and both knees slightly bent.
